Footwork Foundations: Land, Balance, Explode
A dynamic conditioning drill that sharpens footwork, landing mechanics, and explosive change of direction for netball players. Build safer, faster, and more agile athletes in just 20 minutes.

What you need

Setup
- Area: 20m x 20m grid (adjust based on squad size).
- Cones: Set up 4 stations in a diamond shape, each 5m apart. At each station, place 3 cones in a triangle (1m apart) to mark landing targets.
- Players: Divide into 4 groups of 2 (8 players total). Each group starts at one station.
- Equipment: 1 ball per group, 4 cones per station (16 total), whistle.
- Coach Position: Centre of grid to observe all stations.
- Warm-up: 5 minutes of dynamic movements (high knees, butt kicks, lunges, ankle rolls) before starting.
Step-by-Step Instructions
- Station 1 – Single-Foot Landing: Player A stands 2m behind the triangle of cones. On coach's whistle, Player A jumps forward off two feet, lands on one foot (left or right) inside the triangle, holds balance for 2 seconds, then passes ball to Player B. Player B repeats. After 3 reps each, switch legs.
- Station 2 – Two-Foot Landing: Same setup, but player jumps forward and lands on both feet simultaneously, absorbing impact by bending knees and hips. Hold for 2 seconds, then pivot and pass to partner. 3 reps each.
- Station 3 – Lateral Bound & Stick: Player stands sideways to the triangle. On whistle, they bound laterally (side jump) into the triangle, landing on the outside foot, holding balance. Then push off to return to start. 3 reps each side, then pass to partner.
- Station 4 – 180° Turn & Land: Player faces away from triangle, jumps backward into the triangle, lands on two feet, immediately rotates 180° (without moving feet), and sprints 3m forward to receive a pass from partner. 3 reps each.
- Rotation: After 4 minutes at a station, groups rotate clockwise to next station. Complete all 4 stations (16 minutes total).
- Cool-down: 2 minutes of light jogging and static stretching (calves, quads, hamstrings).
Coaching Points
- Landing Mechanics: Emphasise "soft knees" – hips and knees bend on impact to absorb force. Keep chest up and eyes forward.
- Foot Placement: Land with the whole foot, not just toes or heels. For single-leg landings, ensure knee tracks over the second toe to avoid valgus collapse.
- Balance & Control: Hold each landing for 2 seconds to develop proprioception and stability. No wobbling or extra steps.
- Explosive Power: When pushing off, drive through the ground quickly, using arms for momentum.
- Ball Integration: Passes should be sharp and accurate, simulating game-like conditions under fatigue.
- Communication: Partners should call for the ball and provide feedback on landing technique.
Common Mistakes
- Landing with straight legs: Increases risk of ankle and knee injuries. Coach players to bend knees upon impact.
- Knee collapsing inward: Often due to weak glutes. Cue "knees out" and monitor closely.
- Looking down at feet: Causes loss of balance and poor spatial awareness. Encourage eyes up, scanning the court.
- Rushing the hold: Players may skip the 2-second balance. Use a verbal count to enforce.
- Incorrect footwork: In netball, landing on one foot then stepping with the other is a footwork violation. This drill reinforces legal landings (one-foot landing then pivot, or two-foot landing then step).
Progressions & Variations
- Progression 1 – Add Pressure: Introduce a passive defender who contests the pass after landing, forcing players to make quicker decisions.
- Progression 2 – Increase Distance: Move the starting point back to 4m to increase jump distance and landing force.
- Progression 3 – Reactive Cues: Instead of a whistle, coach calls "left" or "right" mid-air, requiring players to adjust landing foot.
- Variation 1 – Ball Handling: Incorporate a bounce pass or overhead pass to challenge coordination.
- Variation 2 – Time Challenge: Set a timer – how many clean landings can each pair complete in 60 seconds? Maintain technique over speed.
- Variation 3 – Team Relay: Make it a race between groups, but enforce strict technique penalties (e.g., 5 push-ups for straight-leg landings).
Equipment Notes: Use netball balls (size 4 or 5). Cones should be brightly coloured for visibility. Ensure surface is non-slip; if indoors, use court shoes.
Safety: Always warm up thoroughly. Check for ankle/knee injuries. Modify jumps for players with previous injuries (e.g., reduce distance, allow two-foot landings only).
Coaching Cue: "Land like a ninja – silent and soft." This imagery helps players focus on absorption and control.
